When we think about improving athletic performance, our minds usually jump straight to training harder — more reps, more miles, more hours in the gym. But performance isn't only built during training. It's built during recovery: while you sleep, while you eat, and in the choices you make about supplements. In fact, sleep and nutrition may be just as important as the training itself, because they're what allow your body to actually absorb and benefit from all that hard work.

What is "recovery" and why does it matter?


Recovery is the process that allows your muscles, nervous system, and hormones to repair and adapt after the stress of exercise. Without it, training doesn't lead to improvement — it leads to fatigue, poor performance, and even injury. Two pillars sit at the centre of recovery: sleep and nutrition. Around these, athletes often add supplements, hoping to speed things along. Understanding how each piece works — and where the evidence is solid versus shaky — can help you make safer, smarter choices.

Sleep isn't a luxury — it's part of training. During deep sleep, the body repairs muscle tissue damaged by exercise, consolidates motor learning (that technique you practiced all day), and regulates key hormones like cortisol and growth hormone. Without enough sleep, training doesn't translate into improvement — it translates into accumulated fatigue, worse performance, and a higher risk of injury.


How many hours does an athlete actually need to sleep? ⏱️


While the general adult population needs 7–9 hours of sleep per night, evidence suggests athletes benefit from more than that. Several reviews recommend increasing sleep by roughly 2 extra hours, with a goal of up to 9 hours for elite athletes. That's not excessive — given how fundamental sleep is to both wellbeing and performance, it deserves the same priority as training and diet.


What happens when athletes don't get enough sleep?


The evidence shows clear negative effects of sleep deprivation on:

  • Reaction time

  • Technical accuracy

  • Submaximal strength and endurance

  • Cognitive functions like judgment and decision-making

On the flip side, "sleep extension" (deliberately sleeping more than usual over several days) has been linked to improvements in reaction times, mood, sprint times, tennis serve accuracy, and even free-throw and three-point shooting accuracy in basketball players.

✅ Prioritize a consistent sleep schedule, even on rest days.

✅ If you train at very high intensity (>85% of your max), be aware this can disrupt sleep quality — consider varying intensity across the week.

✅ Avoid caffeine in the afternoon/evening, especially if you train or compete at night — it can reduce total sleep time even 6 hours after intake.

✅ If you travel across time zones, prioritize natural light exposure and consider melatonin (under medical guidance) to help reset your body clock.

✅ If you notice persistent fatigue or trouble falling or staying asleep, talk to a professional — this isn't something to simply push through.

🍽️ Nutrition: protein, carbohydrates, and more


Sports nutrition isn't about rigid rules — it's about making sure your body has the fuel and "building materials" it needs to train, recover, and adapt.


🍝 Carbohydrates: the primary fuel

Carbohydrates are the most important energy source during moderate-to-high intensity exercise. Muscle glycogen stores (how the body stockpiles carbohydrate) are limited, so replenishing them properly is key to sustaining performance throughout a training session.

General guidelines depending on training volume and intensity:

  • To maximize glycogen stores (high-volume training): 8–12 g of carbohydrate per kg of body weight per day.

  • Endurance athletes: 6–10 g/kg/day.

  • During long competitions (e.g., ultramarathons): 30–50 g of carbohydrate per hour.



🍗 Protein: for repair and growth


Contrary to the old belief that "more protein only matters for lifting weights," the science is clear that both strength and endurance exercise increase protein needs above those of a sedentary person.

  • General recommended range: 1.4–2.0 g of protein per kg of body weight per day (compared with ~0.8 g/kg for a sedentary person).

  • During periods of calorie restriction (e.g., weight-category sports), this can rise to 2.3–3.1 g/kg/day to help preserve muscle mass.

  • Per serving: aim for doses of 20–40 g (roughly 0.25 g/kg) every 3–4 hours throughout the day, rather than concentrating protein into a single meal.

  • Before bed: 30–40 g of protein (e.g., casein) can support overnight muscle repair without negatively affecting fat metabolism.

🍕 Fats: although they get less attention, fats play important hormonal and energy roles and shouldn't be eliminated or extremely restricted, especially in sports with high caloric demands.

✅ Adjust your carbohydrate intake based on training intensity and duration — a rest day is not the same as a double-training day.

✅ Spread protein intake across the day instead of concentrating it in one meal.

⚠️ Chrononutrition and carbohydrates

Beyond what you eat, when you eat plays a real role in recovery:

  • Skipping breakfast has been linked to poorer metabolic health and worse cognitive performance — relevant for young athletes especially.

  • Late-night eating is consistently associated with poorer metabolic outcomes.

  • Carbohydrate intake affects sleep architecture: evening meals higher in carbohydrates may help shorten the time it takes to fall asleep, while very high protein intake close to bedtime has been linked to slightly worse sleep efficiency.

*None of these effects are huge on their own, but for athletes, even small, consistent advantages can add up over a season.


🥧🍒 Tart cherries — a food-based recovery aid


Tart cherry juice has drawn research interest because it naturally contains melatonin and antioxidant compounds. Some studies in runners have shown improved sleep duration and reduced inflammatory markers after tart cherry consumption, along with faster perceived recovery after intense exercise like marathons.

It won't replace a solid recovery plan, but it's a reasonable, low-risk food-based option worth discussing with your healthcare provider or dietitian.

🎯 Supplements: useful tools, not magic bullets


Once sleep and food are dialed in, supplements can offer an extra edge — but they work best as a complement to good habits, not a replacement for them. Below is what the evidence actually says about the supplements most commonly used by athletes, including where they help, where they fall short, and what to watch out for.

1) Caffeine — the double-edged sword

Caffeine is the most widely used stimulant in sport, and for good reason: it can improve endurance, strength, and reduce your perception of effort during exercise. It works by blocking adenosine, a brain chemical that makes you feel tired, which increases alertness and reduces pain perception during a workout.

📝 The catch: caffeine taken in the afternoon or evening — especially before a night competition — can seriously disrupt sleep that night, even 6 hours before bedtime. For athletes training or competing in the evening, this creates a real trade-off between performance today and recovery tonight.

☝🏼Practical tip: if you rely on caffeine for competition, try to avoid additional doses late in the day, and pay attention to how your sleep is affected afterward.

2) Melatonin — not just a "sleep pill"

Melatonin is often marketed as a sleep aid, but it's more accurately described as the "darkness hormone" — it signals to your body that night has arrived, helping align your internal clock. This makes it particularly useful for travelling athletes dealing with jet lag across time zones.

Research suggests melatonin (roughly 2–5 mg) can meaningfully reduce jet lag symptoms, and some studies show it can improve sleep quality and next-day recovery after intense evening exercise. However, it isn't a magic performance booster — most studies show no direct improvement in strength or power from melatonin itself.

📝 Safety note: short-term use appears safe for most people, but because melatonin is sold as an over-the-counter supplement in many countries, it isn't held to the same quality standards as regulated medication. It's best used under the guidance of a sports physician, especially at higher doses.

3) Creatine — for strength, not (necessarily) for sleep

Creatine is one of the most researched and most used sports supplements in the world. It helps regenerate the energy your muscles use during short, intense bursts of effort (think sprints or heavy lifts), and it has a strong track record for increasing strength and lean muscle mass.

Its relationship with sleep is much less clear. Some evidence suggests creatine may help offset the effects of sleep deprivation on performance, but there isn't solid evidence that it directly improves — or harms — sleep quality in athletes.

☝🏼 Practical tip: creatine is generally considered safe at standard doses (3–5 g/day maintenance) for healthy individuals, but people with kidney concerns should check with a doctor first.

4) Magnesium — the quiet mineral behind muscle and sleep

Magnesium is involved in over 300 processes in the body, including muscle contraction, energy production, and nerve function. Many athletes — up to 60% of adults in general — don't get enough of it through diet, especially those restricting calories for weight-making sports.

Interestingly, magnesium may support both performance and sleep: some studies link magnesium supplementation to reduced cortisol (a stress hormone), better sleep quality, and improved measures of muscle power. It's thought to work partly by supporting a calming brain chemical called GABA.

🍽️ Good dietary sources of magnesium include pumpkin seeds, almonds, spinach, black beans, and salmon — often a better first step than jumping straight to a supplement.

📝 Safety note: magnesium is considered very safe, since healthy kidneys filter out any excess. The main downside of too much is simply digestive upset (diarrhea, cramping).

✅ Check with a professional before starting any supplement, especially melatonin, since dosing isn't standardized and long-term safety data is still limited. This is especially important for athletes subject to anti-doping regulations, since supplements aren't always free of contaminants.

✅ If sleep or recovery isn't improving despite these strategies — reach out to a sports medicine physician, dietitian, or physiotherapist. Recovery is highly individual, and what works for one athlete may not work for another.
